You do not recover from an IRONMAN 70.3 by booking a random ice bath on the finish carpet. You recover by treating the next 72 hours like part of the race: fuel, fluid, walk, sleep, then a clinic plan that matches tissue, not Instagram.

This is the after guide. The build, common triathlon injuries, and race-week “do less” rules are in our IRONMAN 70.3 Goa training article. Here we only cover what happens after you stop the watch. IRONMAN 70.3 Goa 2026 is 1 November at Miramar. If that is your race, book Mumbai recovery slots before you fly.

Written with Dr. Hiral Parikh, physiotherapist at R3BOOT Dadar. Last updated October 2026. Companion piece: IRONMAN 70.3 Goa training, injury prevention and recovery.

Quick answer

Finish: carbohydrate, protein, sodium, and sleep. Day 1: walk, no hard run, no “recovery session” that is secretly another workout. Official IRONMAN recovery guidance is blunt for the first three days: do not run. Keep it to easy spinning, swimming, or walking. Days 2 to 3: soreness is often loudest; optional contrast or easy aqua. From 72 hours: sports massage if you want hands-on work. First easy run is often around days 8 to 14. Sharp one-sided pain, swelling, or a limp is physiotherapy, not more cold.

How long should I rest after a 70.3?

You should not lie still for a week, and you should not train through the first days either. Walk on Day 1. Keep the first week aerobic and easy. Most people feel functional in 5 to 10 days. Training load that looks like “normal” often waits 2 to 3 weeks after a hard race.

Day 1Walk 20 to 40 minutes, eat, travel gently, legs up when you sitLoaded gym, brick, “shake-out run”
Days 2 to 3Easy walk or spin, optional supervised contrast or short aquaDeep tissue, race-pace anything, judging fitness from stiffness
Days 4 to 7Sports massage if tissue allows, easy swim or spin, still no quality runForcing the first long run because the calendar says “next block”

What the research shows

IRONMAN’s own recovery plan: get warm, dry, rehydrated, and eat simple carbohydrate after the finish. No running for the first three days. Easy 15 to 30 minute cycle, swim, or walk. Light running or a walk-run for more experienced athletes sits around days 8 to 14, then rebuild intensity in week three. Do not stack another race for at least six weeks. (IRONMAN, no-nonsense recovery plan) USA Triathlon’s post-race nutrition note matches what we tell Mumbai athletes flying home from Goa: easily digested carbohydrate and fluid with sodium first, then a proper protein-containing meal, not a victory binge that the gut cannot handle. (USA Triathlon, what post-race recovery looks like)

Race day after you finish

You have been on course for hours. Muscle damage, fluid shift, heat, and a dry stomach are normal. The job is not optimisation. The job is not making Day 2 worse.

  • Eat. Carbohydrate plus 20 to 40 g protein within a couple of hours. If the gut is angry, start with whatever stays down, then a proper meal.
  • Drink with sodium. Plain water only, in large volumes, can leave you flat. Use electrolytes. If you can weigh yourself, replacing a large share of the loss over the afternoon is enough; do not chug blindly.
  • Walk, then sit with legs up. Complete collapse on a bed for 12 hours usually feels worse. Short easy walking helps stiffness. Then actually rest.
  • Sleep beats a clinic. Same rule we use after HYROX: no clinical Full Cycle on race day. If you finish early, a brief home warm-cold shower is optional. If you finish late, protect sleep.

Cold is a tool, not a medal. Who should skip ice, and blood pressure caveats, sit in ice bath benefits and risks and on the ice bath in Mumbai page.

Day 1: travel and walking

For Goa racers flying or driving back to Mumbai, Day 1 is often travel. That is not a training day. Compression socks on the plane or in the car can help a heavy lower leg. Get up and walk the aisle. Do not “jog it out” at the airport.

Expected: heavy quads, stiff hips from the bike, sore shoulders from the swim, foggy mood, messy sleep. Not expected: a knee that will not straighten, an Achilles that makes you limp, a swollen joint, calf pain with breathlessness (that is medical care, not physio).

“The athletes who struggle into week two are rarely the ones who walked on Day 1. They are the ones who ran on Day 2 because they felt guilty, or who booked deep tissue on Day 1 because they wanted to feel they had “done recovery.” Soreness peaking at 48 to 72 hours is the race landing, not a new injury by default. A limp that is getting worse is a different conversation.”

Days 2 and 3: when DOMS is loudest

Delayed soreness after long eccentric work, like a half marathon on tired legs, often peaks here. Stairs feel rude. That is usually DOMS. Treat it with food, easy movement, and patience.

If you already use contrast and tolerate cold, this is a better window than race night. Supervised contrast at R3BOOT is the Full Cycle when swelling and stiffness are the complaint. Detail: contrast therapy in Mumbai. Infrared heat alone is optional later, not a race-night experiment: infrared sauna.

Easy aqua treadmill walking can feel better than pavement when joints are beaten. Keep it short. Do not turn the chamber into a second 70.3. Who that session is for: who aqua treadmill physio is for. How we use it in injury rehab: aqua therapy for sports injuries.

From 72 hours: massage, then sport

We wait at least 72 hours for sports massage after a marathon. A 70.3 deserves the same delay. Before that, tissue is still noisy and deep work often adds soreness. Book Day 4 or 5. Timing notes also sit in sports massage before and after a marathon. Runners’ calves and hamstrings: sports massage for runners.

Easy swim and easy spin usually return before running. Running reloads the same tissues that closed the race. First jog: short, flat, conversational. Stop if something is sharp. Quality sessions wait until the easy jog is boring.

When can I train normally again?

When daily walking is normal, sleep is closer to baseline, and easy aerobic work does not flare a joint or tendon the next morning. For many athletes that is 2 to 3 weeks after a hard 70.3, not the following Monday. The next A-race is not saved by a heroic week immediately after.

DOMS versus injury

General soreness after a 70.3 is expected. These are not:

  • Knee pain that changes how you walk
  • Significant Achilles pain or morning stiffness that is worsening at day 5
  • Sharp hip pain
  • Persistent lower-back pain, especially with leg symptoms
  • Shoulder pain and weakness after the swim
  • Swelling around a joint
  • Symptoms that continue instead of gradually improving

Do not stack ice, massage, and “mobility” on an unassessed structure. Book sports injury physiotherapy at Dadar or Lower Parel. Knee and back landings have their own pages: knee pain physiotherapy, back pain physiotherapy.

Calf pain plus chest pain or breathlessness, collapsing, or one-sided swelling that looks like a clot is hospital care. R3BOOT is not an emergency department.

Mood, sleep, and the empty week

Motivation often drops when the calendar goes blank. That is common after a long goal, not a character flaw. Easy walking and a later return to process beats jumping into another peak. If race-week nerves were the limiter, or the comedown feels bigger than tired legs, sports psychology is the other half of recovery.

Mental training at R3BOOT: sports psychology.

Book Mumbai before Goa

Dadar East (Palai Plaza) and Lower Parel / Prabhadevi fill after race weekends. If you are racing 1 November 2026, put Day 4 to 5 massage in the diary now. Add Day 2 to 3 contrast only if you already know you tolerate it. Aqua is optional for heavy joints, not a trophy session.

WhatsApp +91 97023 68612 with your race date, finish time if you have it, and any niggle you already carried into the start. Training-phase questions belong in the 70.3 Goa training guide.

A pattern we see (anonymised, to be replaced with a named clinic case)

A Mumbai athlete racing Goa 70.3, flying home the next morning, guilt-running on Day 2 because the legs “should move,” then asking for deep tissue the same afternoon. That sequence is the miss: travel is not a training day, DOMS has not peaked yet, and massage waits until 72 hours. The better sequence we already use after marathons and HYROX: walk Day 1, contrast optional Day 2 to 3 if they tolerate cold, sports massage Day 4 or 5, first easy run around days 8 to 14. Replace with a real 2025 or 2026 finisher when the physio or front desk has one.

Locked post-70.3 ranges (IRONMAN public plan + our marathon/HYROX rules; physio can overwrite)
ItemWhat we lock for now
Race day clinicNo clinical Full Cycle contrast. Food, fluid with sodium, walk, sleep
Days 1 to 3No running. Easy walk, optional easy spin or swim 15 to 30 minutes
Sports massageNot before 72 hours. Typically Day 4 or 5
Contrast or iceDay 2 or 3 if they already tolerate cold
Easy aqua (optional)45 to 60 minutes, easy gait, not a second race
First easy runOften days 8 to 14 if walking is normal and nothing is sharp

The main takeaway

Recovering after a 70.3 is sequenced: fuel and sleep first, walk next, contrast or aqua when soreness peaks, massage after 72 hours, running last. Soreness that eases is the race. A limp that worsens is a physio visit. Do not train your way out of a race you already finished.
